最强体能训练体系——EXOS训练体系介绍（干货分享） - 知乎切换模式写文章登录/注册最强体能训练体系——EXOS训练体系介绍（干货分享）阿尔南京理工大学计算机科学与技术硕士 人体姿态识别与体能训练1 常见的运动训练体系介绍 随着国外先进运动训练理念与方法的不断涌入，各种各样的商业化训练体系模型层出不穷，但从其本质上讲，都是大同小异、殊途同归的。相信很多刚接触训练健身的小伙伴和一开始的我一样，最关心的首要问题就是：科学合理的训练健身流程是什么？回答这个问题，就不得首先介绍Gray Cook提出的运动表现金字塔模型：这个图比较简单，下图是北京体科所闫琪博士进行的详细描述：从上述的两张图可以知道，所有训练分为了三个层级：身体动作功能训练、基础体能训练、技专项体能训练。至此，科学合理的训练健身流程，就不言而喻了。具体各个训练内容这里不在展开赘述，毕竟本篇文章的主要内容是EXOS训练体系介绍。为什么首先要提运动表现金字塔模型呢？因为它是最简单明了的一个解释训练健身的模型，当然还有其他一些常见的商业化的训练体系模型，包括了：ACE-IFT训练模型、NASM-OPT训练模型（比较有意思的Fabio Comana都是这两个训练模型的提出者之一），当然还有我们今天介绍的重点——EXOS训练体系。NASM-OPT训练模型ACE-IFT训练模型2 EXOS训练体系介绍EXOS公司前身是美国的AP(Athlete Performance)公司，其创始人是大名鼎鼎的Mark Verstegen（马克·沃斯特根），该公司一直为全球各大知名球队提供训练服务，14年德国队夺得世界杯，就是EXOS为该球队提供体能训练服务保障。EXOS可以说是最牛的运动训练机构之一了。Mark Verstegen（马克·沃斯特根）EXOS训练体系主要又八个部分组成：支柱准备、动作准备、快速伸缩复合训练、动作技能、药球、力量/功率、能量系统发展、恢复再生。个人觉得EXOS-XP课程，不仅其训练原理方法先进，更重要的一点是课程中提供的设计具体训练的方法操作性非常强！！！！！你能够按照它所规定的变量轻松去设计一次训练课！！！就像编程一样！！！！后面就可以看出这一点！！！！！2.1 支柱准备支柱准备主要是基于FMS（功能性动作筛查）的纠正训练。通过FMS筛查出身体存在的功能障碍，而后通过”软组织放松——灵活性训练——稳定性训练“的三个阶段来提高身体的灵活性、稳定性和动作控制能力。支柱准备2.2 动作准备动作准备其实相当于我们传统的热身活动、热身准备一样，主要分为了髋关节激活、动态拉伸、一般性热身活动、动作融合、神经激活五个阶段。这里需要提示一下的是，热身时进行静态拉伸，如果时间小于30秒，那么对后续训练没有负面影响，大于30秒则会产生负面影响，所以动作准备中并没有静态拉伸。动作准备训练设计从上图我们可以清晰得看到，利用EXOS训练体系规定号得变量，我们可以轻松得设计出一次训练课得内容！！！2.3 快速伸缩复合训练快速伸缩复合训练又可以叫做增强式训练，该训练模块主要是利用了牵张反射（Stretch Reflex）的原理来提高训练效益、同时避免运动损伤风险。其训练课程设计变量如下：快速伸缩复合训练设计2.4 动作技能训练EXOS训练体系中动作技能训练主要指的是跑步的动作技能训练：线性加速度、线性绝对速度以及多方向速度三个类型。包括了跑步的动作要领、冲刺时绅士时刻加速、什么时候保持绝对速度等等内容。跑步的动作技能2.5 药球训练药球训练的目的主要是提高躯干传导力的能力、避免能量外泄。其设计方法为：药球训练2.6 力量功率训练该部分的训练内容主要是根据不同的力量素质需求（功能性肌肉肥大（肌原纤维增生）、非功能性肌肉肥大（肌质增生）、最大力量、爆发力等）,来设计训练内容，下图是功能性肌肉肥大的训练指标。功能性肌肉肥大训练指标2.7 能量系统发展主要是提高人体三大供能系统的能力。具体介绍见我上一篇文章：2.8 恢复恢复阶段主要是包含了两个主要内容：再生（按摩、拉伸、水疗、主动休息）以及休息（睡眠、营养、心理放松）。恢复以上就是对EXOS训练体系八个训练内容的简单介绍。大家看完以后千万不要赞，否则你的人生会有这三劫：一夜暴富，万人仰慕，被人表白。参考文献：ACE学员手册NASM-CPT美国国家运动医学学会 私人教练认证指南 第6版动作 ：功能动作训练体系_（美）库克著_张英波译_2011年体能训练发展趋势和数字化智能化转型 袁守龙EXOS-XPS线上认证数字资料编辑于 2021-06-28 17:10体能训练运动训练健身赞同 22657 条评论分享喜欢收藏申请

世界顶级体能训练采用的热身方法——EXOS动作准备 - 知乎首发于Sport Performance切换模式写文章登录/注册世界顶级体能训练采用的热身方法——EXOS动作准备一只小短腿什么是动作准备？动作准备通过渐进性、特定的准备时期，让运动员从生理上和心理上对训练和比赛的需求做好准备的一种综合方法。它属于传统意义上准备活动或热身活动的一部分，但又与传统意义上的准备活动或热身不同。动作准备练习是一套新的训练模式和理念，一方面是通过建立和强化正确的动作模式，来使练习者形成正确的神经控制模式，另一方面通过动作整合来刺激练习者的外部感受器，提高协调性。动作准备作为一次训练课的开始部分，对接下来主体内容的练习起到至关重要的引导作用，是预防运动损伤和提高运动员竞技能力的训练手段之一，是指为满足运动员日常训练和比赛要求而设计出的一套系统的、有效的、个性化的练习方法。健身学习，交流群，We作者：XDT2020SP，备注“健身”作者个人的一些理解其实EXOS的动作准备，与NSCA中提到的热身RAMP原则，或是NASM-PES中提到的热身准备，其实三个体系都是大同小异，最早EXOS的创始人马克也是NSCA的其中一员，当然有些跑题。三个体系中都存在一般生理热身，激活，动态拉伸，整合（或专项热身）。所以目前来看，主流的热身方式的逻辑基本差不多，细化的话可能有些区别。目前世界主流国家队，以及中国国家队相当一部分队伍都采用相似的热身逻辑，所以还是值得肯定的。动作准备的四个模块动作准备练习有激活、动态拉伸、动作技能整合、神经激活、四个部分组成，每个部分都具有针对性，并且相互联系，共同构成动作准备练习的完整体系。 1.一般性热身以传统有氧运动进行，强调动作的专项性与训练项目相结合，以增加核心温度为重点。如速度训练，前的慢跑。2.激活但在运动中，深层肌肉动员较少或比较难以动员，大多数是表层大肌肉群来完成动作， 在控制稳定与缓冲阶段较为容易引发损伤，在动作准备练习中，通过特殊的练习方式，促使深层肌肉较为充分的动员，并在激活之后主动参与到运动中去。如速度训练，前进行髋部的激活，以髋部伸展、直线前进、选择合适强度的负荷来进行。髋部激活3.动态拉伸目的是实现对关节和肌肉的拉伸以及提高机体温度、关节活动度，避免静态拉伸对运动表现的负面影响。由于提前预演了各种动作，对神经肌肉控制进行了预先准备，因此也有利于减少运动中代偿现象的出现，从而提高动作质量。如速度训练前，进行最伟大拉伸，蠕动拉伸等动态拉伸训练。下肢动态拉伸4.动作技能整合动作技 能整合强调在身体整体动力链的参与下，建立起在神经支配下各运动系统之间的联系，使得身体各环节有序地组合运动，从而强化正确的动作模式。如速度训练前，进行踏步，蹦跳的整合动作训练。部分动作技能整合动作5.神经激活神经激活练习可以提高运动员神经系统的专注度和参与度，使大脑反应速度加快，提高中枢神经系统的兴奋性，能够增强运动中枢间的相互协调，使机体在神经系统的控制下，协调、有序、准确地完成动作。一般以运动基本姿势为基本起始动作，进行快速反应和快速移动练习，力求在最短的时间内快速完成动作。如速度训练前的单脚跳跃，快速抬腿练习等。部分神经激活动作动作准备的原则动作专项性 - 关节运动，开链、闭链动作方向 - 直线、横向、多方向动作速度 - 慢、快动作负荷 - 低、高动作准备的计划设计时间 - 一次1.5小时训练课的准备部分，练习时间应该控制在10-15分钟强度 - 以中、低强度为适宜，基本无间歇激活 - 选择2-4个动作、1-2组、10-15次重复，可以使用弹力带等工具动态拉伸 - 选择4-8个动作、1-2组、4-6次重复动作技能整合 - 选择4-6个动作、1-2组、10-15米距离神经激活 - 选择4-6个动作、1-2组、5-15秒编辑于 2021-03-29 07:48体能健身运动赞同 1248 条评论分享喜欢收藏申请转载文章被以下专栏收录Sport Performance科学运动，科学生活跃

EXOS高级力量训练课程介绍（干货分享） - 知乎切换模式写文章登录/注册EXOS高级力量训练课程介绍（干货分享）阿尔南京理工大学计算机科学与技术硕士 人体姿态识别与体能训练前几天有小伙伴问我说有没有EXOS-Power这个东西，我想他指的应该是EXOS官网的这个课程：EXOS Presents: Advanced Strength and Power Featuring（高级力量和功率训练的特点）（也就是文章的题头背景）。今天我们来介绍一下这个课程的具体内容。首先如何购买这个课程和我之前介绍的EXOS-XPS一样：这个课程原价是190刀，换算成人名币是1228元。虽然说课程是EXOS推出的，但课程的主讲人却不是EXOS内部人员，而是Dan Baker教授。Dan Baker敲黑板了：Dan Baker教授是ASCA(澳大利亚体能协会)主席，他的主攻方向就是力量和功率训练！他同时对VBT（基于速度的力量训练）训练研究特别深入！在2020年举办的“第二届中国.国际体能大会”上，他做了VBT训练的报告，非常牛气！他们的官网也专门开设了线下的VBT训练培训。该课程总时长3个小时左右，由理论和实践两个部分组成。主要讲了两个方面的内容：一是弹力带与铁链在力量与功率训练中的使用：在卧推时如何使用铁链进行训练敲黑板，重点来了：丹贝克教授认为使用弹力带和链子的好处就是，在用力的最末端阻力是最大的，就像我们很多运动，比如说出拳，一定是最后那一下力量最大。之后就是介绍铁链、弹力带的选择、如何使用、怎么计算阻力、如何加入训练计划以及采用递增还是递减的训练模式等等内容。二是高级力量训练方法介绍：（有些翻译的匆忙，有错误的大家多多谅解）课程对这一系列的训练方法的原理进行了详细的介绍，比如果第5中训练策略：主动肌与拮抗肌交替训练，它的原理是：在功率训练中，强壮的拮抗肌能够提高主动肌肉的功率训练，因为有一个过程：ABC(Braking and Clamping)制动和夹紧。比如说打拳，出拳是肱三头肌收缩，但不可能抑制收缩，要不然拳头就失去控制，到一定程度，肱二头肌激活，让肱二头肌停止运动。当肱二头肌有了良好的制动功能，那肱三头肌就更能放得开。同样的，学完以后会发一张电子证书：遗憾的是这个课程目前还没有中文字幕，英文不好的同学可能会和我一样，学起来比较吃力。。。不过，课程的质量我认为非常高，堪称水准之作！对于普通健身人群我认为这个课程是没必要买的，但对于专门从事训练各级参加比赛的运动员的教练员，我个人觉得还是非常不错的力量和功率训练课程！今天就介绍到这里了，大家看完记得给我点个赞，给我点继续创作的动力。编辑于 2021-06-28 12:31健身健身教练力量训练赞同 258 条评论分享喜欢收藏申请
